Finding your threshold pace

The most reliable way is from a recent 10K race: for most trained runners, 10K race effort is close to lactate threshold. Alternatively, run a solo time trial for 30 minutes and use the average pace as a reasonable approximation.

If you are new to structured training, start conservatively. Training a little too easy causes no harm — the adaptations still accumulate. Training consistently too hard leads to accumulated fatigue and injury before the key sessions even happen.

What each zone means

Easy is where the majority of your running should happen — 60–70% of a typical week for many runners. It should feel genuinely conversational: you could hold a full sentence without gasping. Easy running builds your aerobic base, aids recovery between hard sessions, and allows you to accumulate mileage without breaking down.

Marathon pace sits between easy and threshold. It is the pace you would target in a marathon and is useful for the sustained middle section of long runs as your fitness builds.

Threshold is your anchor zone — the pace you entered. Sessions here (20–40 minutes continuous, or cruise intervals of 5–10 minutes) train the body to clear lactate more effectively, raising the pace you can sustain for extended efforts.

Interval pace is noticeably harder than threshold and is run in shorter repetitions — typically 800 m to 2 km with recovery in between. It develops aerobic capacity (VO₂max), the ceiling of what your cardiovascular system can supply.

Repetition pace is the fastest zone: short reps (200–400 m) with full recovery. These sessions develop speed, stride efficiency and running economy. Because the reps are brief, the aerobic demand is modest; the goal is form and leg turnover.

Building a training week around the zones

A practical structure for a recreational runner: two or three easy runs, one threshold session, one interval or repetition session, and a long run at easy to marathon pace. The zone tool gives you the target pace for each type — removing the guesswork from every session.

How the math works

The calculator takes exactly one input — your threshold pace — and builds every zone by multiplying that single number by a fixed percentage. Nothing about your age, distance or race history changes the arithmetic; the five ranges are always the same proportions of whatever threshold pace you type in.

A multiplier below 1.0 makes a zone faster than threshold (fewer seconds per km); a multiplier above 1.0 makes it slower. Threshold itself sits within a couple of percent of 1.0 in either direction, because it is the pace you actually entered. Here are the exact multipliers this tool uses:

Multiply your threshold pace, in seconds per km, by the low and high end of each row and you get that zone's pace range in seconds — convert back to minutes:seconds and that is exactly what the calculator displays. Worked example

Say your last 10K race took 47:30. Divide by 10 to get your race pace: 47:30 ÷ 10 = 4:45 /km. A 10K sits close enough to "an hour of hard effort" that we can treat that race pace directly as threshold pace, with no extra conversion.

Convert 4:45 /km to seconds so the multipliers are easy to apply: 4 minutes 45 seconds = 285 seconds. Now multiply 285 by the low and high end of each zone's range from the table above, then convert each result back to minutes:seconds:

  • Easy: 285 × 1.20 = 342 s (5:42) to 285 × 1.40 = 399 s (6:39)
  • Marathon: 285 × 1.05 = 299 s (4:59) to 285 × 1.10 = 314 s (5:14)
  • Threshold: 285 × 0.98 = 279 s (4:39) to 285 × 1.02 = 291 s (4:51)
  • Interval: 285 × 0.90 = 257 s (4:17) to 285 × 0.95 = 271 s (4:31)
  • Repetition: 285 × 0.85 = 242 s (4:02) to 285 × 0.90 = 257 s (4:17)

Type 4:45 into the calculator above and you will get exactly these five ranges. Notice the easy range spans almost a full minute per km while threshold spans just 12 seconds — that gap is intentional. Small pace errors compound fast in the harder zones, so they need tighter control; easy running tolerates a much wider "good enough" band, which is exactly why it is the zone runners most often get wrong by drifting too fast.

Use your average pace from a recent 10K race, or run a 30-minute solo time trial and take your average pace for the effort — both are close, practical approximations of lactate threshold without needing a lab.
Are pace zones better than heart-rate zones?
Pace responds instantly to effort and is not thrown off by heat, caffeine or fatigue-driven heart-rate drift, which makes it more reliable for setting a session target in real time. Heart-rate zones still help on very hilly or hot days when pace alone can mislead, so many runners track both.
How often should I update my zones?
Re-test your threshold pace every 8–12 weeks, or right after any race that gives you a fresh result. A solid training block or a long break can shift threshold pace by 10–20 seconds per kilometre, which cascades through all five zones.
